Most "quick dinner" lists are quick because they're light: a bowl of pasta, a toastie, something on toast. That's fine until you're hungry again at 9 pm. The trick to a fast dinner that actually fills you up is starting with a protein that cooks in minutes, not one that needs an hour in the oven.

Quick answer: Pick a fast-cooking protein worth 25–35 g (about 150 g / 5 oz chicken breast strips, a 150 g / 5 oz salmon fillet, 125 g / 4.5 oz lean mince or 200 g / 7 oz firm tofu), add a quick second source like beans, edamame, eggs or Greek yogurt, and cook it hot and fast. Chicken and mince need 74°C (165°F) and 71°C (160°F) inside; fish is done at 63°C (145°F).

Why most quick dinners fall short on protein

Most adults need about 0.8 g of protein per kilogram of body weight a day (roughly 0.36 g per pound), a reference intake used by the European Food Safety Authority. Active people and older adults often do better with more. If breakfast and lunch were light, dinner is where you catch up, so 30–40 g is a sensible target.

The protein numbers below come from typical values in USDA FoodData Central. Brands and portions vary, so treat them as close estimates.

  4. 4Meanwhile stir the yogurt with the garlic, herbs, remaining zest and a pinch of salt. Serve the salmon and asparagus with the herb yogurt.
Notes & storage: About 36 g protein per portion. Serve with microwave rice or new potatoes if you want more carbs.

Recipe 2: 15-minute sesame chicken and edamame stir-fry

Cutting the chicken thin is what makes this fast. Frozen edamame goes straight into the pan and adds about 11 g of protein per portion.

Yield: 2 servingsPrep: 5 minCook: 10 minTotal: 15 min
Servings2

Ingredients

  4. 4Pour in the sauce and toss for 1 minute until glossy. Sprinkle with sesame seeds and serve over the rice.
Notes & storage: About 38 g protein per portion with rice. Swap the chicken for firm tofu for a vegetarian version (about 30 g).

Recipe 3: Spiced beef and black bean skillet

Lean mince plus black beans gives you two protein sources in one pan. Leftovers make a good lunch the next day.

  4. 4Season, squeeze over the lime and scatter with coriander. Serve in bowls, wraps or over rice.
Notes & storage: About 34 g protein per portion. Keeps 3–4 days in the fridge at 5°C (41°F) or below.

Five habits that make fast dinners faster

  • Buy proteins that are already prepped. Chicken strips, raw peeled prawns and lean mince skip the chopping.
  • Keep frozen backups. Frozen salmon fillets, prawns and edamame cook from frozen or thaw overnight in the fridge.
  • Use a thermometer. The USDA safe temperature chart removes the guesswork: 74°C (165°F) for poultry, 71°C (160°F) for mince, 63°C (145°F) for fish.
  • Cook once, eat twice. Double the skillet and you have tomorrow's lunch. Cool it within 2 hours and eat within 3–4 days, as the NHS advises.
  • Plan two or three of these a week. Our 7-day high-protein meal plan slots them in for you.
